How to Use Data to Control Your Taper?

Most of the data that help us understand how our running fitness is developing and how well we are recovering can be particularly valuable during one of the most sensitive stages of preparation for an important race.

We are talking about tapering – the final phase of race preparation, which can last around two to three weeks, depending on the distance and the structure of the training plan. At this point, there is little we can do to dramatically improve our fitness. What we can do, however, is very easily compromise it by taking unnecessary training risks or neglecting recovery. Experienced runners have heard this advice many times. For someone preparing for their first race, though, it may not yet be so obvious.

Instead of allowing the body to recover and make the most of the adaptations built over months of training, we add more workload. The body does not get enough time to recover, and fatigue remains high. Does that mean we should stop training during the taper? Of course not.

The goal is to gradually reduce training load while giving the body more and more opportunity to benefit from the adaptations built through previous training. Data tracked by the Cheetah 2 Pro or Amazfit Active 3 Premium and available in the Zepp App can be very helpful in managing this process.

THE PRIMARY GOAL: TO BE “ENERGETIC”

If we were to reduce tapering to one key objective, it would be this: we want to arrive at the start line as fresh as possible – not overly fatigued, but not detrained either.

In the Zepp App, our current fitness is represented by a five-level training status scale:

  • Overtrained
  • Optimal
  • Balanced
  • Energetic
  • Relaxed

During the taper, the goal should be to gradually move toward the “Energetic” status and, just before the race, potentially “Relaxed.” The challenge is that “Energetic” can be lost quite easily. If we do a workout that is too hard, short-term fatigue will rise again, and our status may shift toward “Balanced” or “Optimal.”There is an opposite risk, too. If we reduce training too early or too aggressively, we may quickly start feeling better, but after some time our status may shift toward “Relaxed,” and our fitness level may begin to decline with it.

THE MEANS TO THE GOAL: MANAGING TRAINING LOAD

So how do we find and maintain the right level of freshness in the final days before a race? This is where it is worth returning to the concept of TL – Training Load (more on TL in Date with Date #4).

Every running session generates a certain amount of training load. An easy, relaxed run will generate less load than an easy run finished with strides. A relaxed run with several sets of intervals, an interval session, a tempo run or a long run will each generate a different TL.

We cannot predict with absolute precision how the body will respond to every session planned during the taper. We can, however, use TL data from previous workouts in the Zepp App to estimate the impact of different types of training.

This can also help us decide whether to stick to the plan or make a small adjustment – for example, skipping strides during the final week if fatigue levels are still too high. The Exertion graph in the Zepp App can be particularly useful here.

The graph shows two lines: ATL – short-term fatigue from the last seven days – and CTL, which represents long-term training load accumulated over almost a month and a half.

WHAT SHOULD HAPPEN TO ATL AND CTL DURING THE TAPER?

We are around two to three weeks away from our most important race. At the beginning of the taper, we may still have a high level of short-term fatigue (ATL). That is perfectly normal. After all, we are just coming off a period of heavy training.

Over the following days, however, we should reduce our training load, shorten our workouts and focus on recovery, especially sleep. This change should become visible on the Exertion graph: ATL should gradually decline and, before race day, move below the CTL line.

This indicates that short-term fatigue has been reduced relative to our longer-term training load, while our training status is moving from “Optimal” or “Balanced” toward “Energetic” or “Relaxed.”If, on the other hand, ATL is still above CTL with, say, one week to go before the race, that is a warning sign. What should you do? Do not be afraid to modify the plan – for example, by shortening a workout or skipping a hard session.

THE “RELAXED” STATUS TRAP

The “Energetic” status is both desirable and fleeting. In the final days before a race, it may transition into “Relaxed.” If this happens just before the start, it does not necessarily need to be a cause for concern. On the contrary, it may indicate that the body has recovered and regained an appropriate level of freshness.

The problem arises when the “Relaxed” status appears and remains for a number of days well before the race.

This can happen when we reduce training load too early and too aggressively. As a result, we may reach a point where, as fatigue decreases, our fitness level also starts to decline.

On the Exertion graph, this trend will appear as a significant and prolonged decline in both lines: ATL, which represents short-term fatigue, and CTL, which reflects long-term training load and is associated with the fitness we have built.

THERE IS NO TAPER WITHOUT RECOVERY

Progressively reducing training load is not the only process that defines the taper. The other is recovery.

How quickly short-term fatigue declines depends not only on how much less we train, but also on how well our body recovers.

We can reduce our training, but if we continue to sleep only five hours a night, work late and live under high levels of stress, the process of regaining freshness may be significantly impaired. As a result, despite reducing our mileage, we may arrive at the start line feeling far from rested.

So if you have been neglecting recovery and your race is just a couple of weeks away, start paying attention now to when you go to bed, whether you are getting enough sleep and how demanding your workdays are. Assuming that you can simply catch up on recovery the day before the race can be a costly mistake.

Monitor your HybridCharge. This metric estimates your energy level based, among other things, on training load, the intensity and duration of work, and recovery, including sleep. Its value fluctuates continuously – it decreases, among other things, during training and work, and increases during rest and sleep. If it is still very low two to three days before the race, you may not have enough time to fully recover.

RUNNING POWER: PARTICULARLY USEFUL FOR HILLS AND INTERVALS

Pace tells you how fast you're moving. Heart rate tells you how your body is responding. Running power adds another piece to the puzzle.

It's particularly useful for workouts where pace doesn't tell the whole story — hill repeats are a good example.

Imagine running the same hill workout every few weeks. By comparing your power, pace, and heart rate, you can see how your performance changes over time.

But there's an important point to remember: lower running power doesn't automatically mean better fitness.

Power isn't a metric you should simply try to minimize.

A much more useful indicator is your ability to produce more running performance at a similar physiological cost.

If you can run the same hill faster over time while maintaining a similar heart-rate response, that's a much more meaningful sign of improvement than the raw wattage number itself.

POST-WORKOUT HEART RATE: HOW QUICKLY DO YOU RECOVER?

It's also worth paying attention to what happens immediately after you stop running.

Once you finish recording a workout, your watch can continue monitoring your heart rate. On the Cheetah 2 Pro and Active 3 Premium, heart-rate monitoring continues for another three minutes, allowing you to see how quickly your heart rate falls after exercise.

This can be particularly useful when comparing harder workouts such as tempo runs, intervals, progression runs, or demanding cross-country sessions.

If your heart rate three minutes after a similar workout is lower than it was several weeks earlier, that may be a sign that your body is recovering more efficiently from the effort.

Again, consistency is key.

The most useful comparisons are between similar workouts performed under reasonably similar conditions.

LACTATE THRESHOLD: HOW FAST CAN YOU RUN BEFORE FATIGUE STARTS TO BUILD RAPIDLY?

One of the more advanced metrics available on the Cheetah 2 Pro and Active 3 Premium is lactate threshold.

In simple terms, your lactate threshold represents an intensity beyond which your body increasingly struggles to balance the production and clearance of lactate. As you push harder, fatigue begins to accumulate more rapidly, breathing becomes heavier, and maintaining the pace for an extended period becomes increasingly difficult.

So why does lactate threshold matter to runners?

Because training can shift your threshold toward a faster pace. In other words, you may eventually be able to run faster before reaching an intensity that becomes difficult to sustain for long.

The Cheetah 2 Pro and Active 3 Premium estimate this metric using data including pace and heart rate.

For example, imagine that earlier in your training you could run at 5:00 min/km at a heart rate of 170 bpm. After several weeks of consistent training, you can maintain 4:45 min/km at roughly the same heart rate.

That could be a sign that your fitness has improved and your lactate threshold has shifted to a faster pace.

RESTING HEART RATE: WHAT HAPPENS WHEN YOU'RE NOT RUNNING?

Not every useful fitness metric comes from your workouts.

Your resting heart rate can also provide valuable insight, particularly when it's monitored during sleep or overnight rest. Here, looking at the bigger picture is even more important. A single reading doesn't tell you much. A trend over several weeks can tell you considerably more.

If your resting heart rate remains stable and your average gradually decreases over time, that can be one indication that your body is adapting well to regular training.

But don't automatically interpret every change as a change in fitness.

A sudden increase in resting heart rate could be caused by poor sleep, stress, a hard training block, inadequate recovery, dehydration, or an illness that is just starting.

That's why it's better to look at several days or weeks rather than a single morning.

And an elevated resting heart rate can be just as useful a signal as a lower one. If it's consistently higher than normal for several days, it may be a sign that your body needs more time to recover.

Instead of adding another hard session, it may be smarter to take a rest day or keep the next workout easy.

Remember: fitness doesn't improve only while you're training. It also improves when you give your body enough time to adapt to the training you've done.

AND WHAT ABOUT VO₂MAX?

VO₂max, or maximal oxygen uptake, is probably one of the best-known fitness metrics.

In simple terms, it describes your body's ability to take in, transport, and use oxygen during maximal exercise. A higher VO₂max generally indicates greater aerobic potential, but it shouldn't be treated as a single definitive score for your overall fitness.

For a beginner, consistent running can lead to a noticeable increase in VO₂max. For a well-trained runner, changes may be much smaller — even while race performance continues to improve.

That's why it's best to treat VO₂max as one piece of the puzzle, rather than the ultimate measure of fitness.

It can be particularly interesting to track after a period of reduced training. Your VO₂max may drop after a break and then gradually recover as you return to regular workouts.

If you're training for a specific race, you can use this trend to see whether your VO₂max is moving back toward the level you reached at the end of the previous season.

CADENCE AND STRIDE LENGTH: DON’T CHASE A MAGIC NUMBER

Your watch can also provide insights into your running mechanics, including cadence and stride length. Cadence is the number of steps you take per minute, while stride length describes how far you travel with each step.

Both typically change as your running speed changes. But that doesn't mean there's one perfect cadence that every runner should aim for.

Your cadence is influenced by factors such as height, body proportions, running speed, technique, and training experience.

Rather than obsessing over hitting a particular number of steps per minute, it's often more useful to look at how your running mechanics change as you become tired.

Intervals are a good example.

Compare your cadence and stride length during the first few fast repetitions with those during the final ones. If you can maintain similar running mechanics toward the end of the session despite accumulating fatigue, that may indicate improved speed endurance.

IS THE NERVOUS SYSTEM READY TOO?

Another metric that can help indicate whether the taper is progressing as planned is HRV, or heart rate viability, which can indirectly reflect the state of the nervous system.

One important point: as with other recovery metrics, the most important thing is not a single reading, but the trend and how it compares with your individual baseline.

If we reduce training load, including strength training, sleep well, maintain a good diet and stay hydrated, HRV may move back toward our typical level. At the same time, we may feel lighter on our feet and notice an improvement in our overall well-being.

If, on the other hand, HRV is below average, it is worth looking at the other data to understand how well we have actually slept in recent days and whether our training – including strength sessions – has been too intense or demanding.

MONITOR THE FINAL WEEKS

During the final two to three weeks before the race, do not focus on a single metric. Look at the bigger picture and, above all, at the trends. ATL should gradually decline and move below CTL before race day, while CTL should not drop sharply. The goal is to reach an “Energetic” status and, just before the race, potentially “Relaxed.”At the same time, it is worth monitoring HybridCharge, sleep quality, HRV. Of course, do not forget to listen to your body. If the data show that fatigue is still high and recovery is not keeping pace, this may be a signal that it is worth reducing the training load further.

But remember: tapering is not the time to build fitness. It is the time to reveal it. It is about creating the conditions that allow your body to make the most of all the work you have put in over the preceding months.

Race day is when you get to show what that work has built.
